#BREATH · Diaphragm Breathwork Protocol

The biomechanics

DIAPHRAGM ANATOMY + FUNCTION

DIAPHRAGM: Otot di bawah paru, bentuk kayak parachute

Fungsi: Waktu contract (turun), paru mengembang, inhale

Waktu relax (naik), paru kompres, exhale

PROBLEM UMUM: Thoracic breathing dominance

Dada naik-turun, diaphragm gak turun full

Hasilnya: shallow breath, less oxygen, less core stability

GOAL: 360° expansion (front, sides, back)

Bukan cuma perut naik-turun (bad habit dari belly breathing)

The 3 drills

Drill 1 · Crocodile Breath (Prone)

  • Tengkurap, dahi di tangan

  • 10 napas dalam · fokus perut ketekan lantai

  • Karena perut gak bisa expand (blocked by floor)

  • Terpaksa expand ke belakang dan samping iga

  • Ini teach diaphragm 360° awareness

  • Better dari belly breathing yang cuma teach anterior expansion

Drill 2 · 3D Rib Cage Expansion (Seated)

  • Sit tegak, tangan di iga samping

  • 5 napas dalam dengan lateral expansion

  • Rasain iga membuka ke samping (bukan cuma perut)

  • Focus pada lower rib cage, bukan upper chest

  • Progressive: add posterior expansion awareness

Drill 3 · Ujjayi with Resistance

  • Plank position atau hold challenging pose

  • Ujjayi breath (throat constriction, ocean sound)

  • 30 detik ujjayi sambil hold plank

  • Ini teach breath control under load

  • Yang ke-3 bikin napas control pas pose challenging

  • Progressive: 60 detik, atau harder pose

Practice schedule

WEEKLY PROTOCOL

Every day: Crocodile breath 5 menit (pre-practice atau bangun tidur)

3x per minggu: 3D rib expansion 3 sets of 5 breaths

2x per minggu: Ujjayi with resistance · progressive load

2 weeks consistent: napas kamu deep dan steady di setiap pose

Indicators of progress

  • Bisa hold challenging pose lebih lama tanpa gasping

  • Breath auto-regulates di practice (gak perlu conscious effort)

  • Feels stronger core stability karena diaphragm connected

  • Less anxiety atau lightheaded di intense practice

  • Napas jadi meditative tool, bukan cuma physiological

Common mistakes

  • Belly breathing = only anterior expansion (bad habit)

  • Upper chest breathing = tension in neck + shoulders

  • Holding breath during challenging poses

  • Forgetting breath cue setelah kelas ends
