The biomechanics

SCAPULOHUMERAL RHYTHM TRUTH 

RATIO: 2:1 humeroscapular ratio 

Setiap 30° humerus elevation = 10° scapula upward rotation 

Full 180° arms overhead = ~60° scapula upward rotation 

 

UPPER TRAP ROLE: 

Normal upper trap activation = REQUIRED untuk overhead 

Excessive upper trap = problem (chronic tension pattern) 

Beda antara "aktivasi normal" vs "over-activation" 

 

CONSEQUENCES OF FORCING SHOULDER DOWN: 

Restricts scapular rotation 

Creates humeral head impingement 

Reduces overhead range 

Damages rotator cuff long-term 

 

CONTEXT MATTERS: 

PLANK/PUSH-UP: scapular DEPRESSION + PROTRACTION (correct) 

OVERHEAD: scapular UPWARD ROTATION (elevation IS correct) 



The 3 drills

Drill 1 · Wall Angel Rhythm Test

  • Berdiri backs against wall

  • Arms in goalpost position (90/90)

  • Slide arms up wall keeping contact

  • Rasain scapula ROTATE upward secara natural

  • If arms come off wall · itu limitation range

  • 10 reps · daily


Drill 2 · Overhead Reach with Awareness

  • Angkat 1 tangan ke atas

  • Palpasi (touch) scapula kamu dengan tangan lain

  • Rasain scapula rotate + elevate saat lengan naik

  • Ini NORMAL · practice awareness

  • Do NOT try to force scapula down · itu mistake


Drill 3 · When to Depress vs When to Elevate

PLANK/PUSH-UP context:

  •   Scapula PROTRACTS + slight depression

  •   Serratus anterior active

  •   Cue "push floor away" OVERHEAD context (arms up):

  •   Scapula ROTATES UPWARD + elevation

  •   Upper trap normal activation

  •   Cue "reach arms freely up"



Practice schedule

AWARENESS PROTOCOL 

Week 1: Wall angel rhythm test · daily awareness 

Week 2: Palpation practice · feel your own scapula move 

Week 3: Apply awareness in overhead poses (warrior 1, tree, dolphin) 

Week 4: Un-learn old cue · trust natural mechanism 



Indicators of progress

  • Overhead range improves

  • Less shoulder impingement pain

  • Warrior 1 feels open (bukan restricted)

  • Handstand access improves

  • Trust that shoulder elevation is safe di overhead



When shoulder elevation IS a problem

  • Chronic tension pattern (upper trap always tight)

  • In neutral position, arms below shoulder

  • Stress-related shoulder holding

  • These need addressing separately · not by depressing during overhead



Common misconceptions

  • ❌ "Shoulders away from ears always"

  • ✓ "Shoulders elevate naturally during overhead"

  • ❌ "Push shoulders down in warrior 1"

  • ✓ "Reach arms freely up · trust scapula rhythm"
