#PROGRESS · Plateau + Recovery Science Protocol

The recovery science

WHY DAILY YOGA CAN STALL PROGRESS

1. MUSCLE RECOVERY: 48-72 jam butuh untuk adapt post-stimulus

Daily practice = never fully recover = plateau

2. VARIETY: Kelas populer nge-cue pose yang sama

Body adapt = stimulus hilang = no progress signal

3. INTENSITY DISTRIBUTION:

Practice same intensity setiap hari = nervous system exhausted

Need contrast: intense day + restorative day

4. SLEEP + NUTRITION:

Progress happens DURING recovery, not practice

Sleep 7-9 jam · protein adequate = required

The 3 protocols

Protocol 1 · Weekly Structure (Intensity Contrast)

  • Monday: intense flow (strength focus)

  • Tuesday: gentle mobility (recovery)

  • Wednesday: intense flow (variety pose)

  • Thursday: yin or restorative

  • Friday: intense (challenge poses)

  • Saturday: gentle or walking

  • Sunday: full rest

  • 5-day practice > 7-day practice buat majority orang

Protocol 2 · Progressive Overload

  • Track: current time hold di pose

  • Week 1: baseline (contoh: crow pose 15 detik)

  • Week 2: add 5 detik (target 20 detik)

  • Week 4: assess progress

  • Kalau stuck: change stimulus (different pose variation)

Protocol 3 · Recovery Tracking

  • Daily: HR pagi (baseline heart rate)

  • Daily: mood + energy 1-10

  • Weekly: practice log (poses, intensity, feels)

  • Kalau HR naik 5-10 bpm dari baseline · rest day

  • Kalau mood drop consistent · reduce intensity

Practice schedule

MONTH-LONG PROTOCOL

Week 1: Assess current practice · document baseline

Week 2: Introduce weekly structure · 5-day practice

Week 3: Track progressive overload · adjust stimulus

Week 4: Review + adjust based on data

Indicators of progress

  • Actual practice quality naik meski total time turun

  • Less soreness · faster recovery

  • Progressive holds (crow 15s → 30s → 45s)

  • Mood stability naik

  • Injury frequency drop

Common mistakes

  • Skipping rest days because "feels productive"

  • Same class type every day

  • Ignoring recovery signals (HR, mood, energy)

  • Focusing on time practiced vs quality practiced
